You started the medication and lost the appetite that used to run your day. What no one hands you is the plan for what to eat instead. This is that plan: a protein-first way of eating that you can follow on Ozempic, Wegovy, or Zepbound, plus a free PDF you can print and keep on the fridge.
- A GLP-1 diet plan is protein-first: aim for 1.2 to 2.0 grams of protein per kilogram of body weight per day, roughly 100 to 140 grams for many adults, and more if you weigh more.
- Spread out your protein target. Anchor 25 to 30 grams of protein at each of three or four eating occasions, and eat the protein first because you may fill up after a few bites.
- When appetite is low, pick the most protein-dense foods (shrimp, white fish, egg whites, poultry, and nonfat dairy) so a small volume still moves you toward your target.
- Build your plate around vegetables, fruit, legumes, and gentle starches for fiber and micronutrients, and limit fried, very sugary, and ultra-processed foods.
- To limit nausea, keep meals lighter in fat and opt for simple plates with lean protein.
- The 7-day plan below is downloadable as a free printable PDF.

A GLP-1 diet plan is a way of organizing what you eat around one fact: the medication shrinks your appetite, so every bite has to carry more nutrition than it used to. GLP-1 medications work by slowing how fast your stomach empties and by quieting appetite signals. In one appetite study, once-weekly semaglutide lowered daily energy intake by roughly a quarter compared with placebo (Blundell et al., Diabetes, Obesity and Metabolism, 2017). When you eat that much less, it becomes difficult to hit your ideal protein target to protect your muscle.
This is the primary reason why a GLP-1 diet plan is built around getting enough protein. When you lose weight quickly, some of the loss is fat and some is lean tissue, including muscle. In the STEP 1 body-composition sub-study, roughly 40% of the measured tissue loss on semaglutide was lean body mass (Wilding et al., J Endocr Soc, 2021). Two levers move that ratio in your favor: enough protein to preserve the muscle you have, and resistance training 2-3 times a week to keep it strong (Sardeli et al., Nutrients, 2018).
To be clear, the medication itself doesn't cost you muscle. Rapid weight loss does. But because a GLP-1 makes you eat so much less, protecting muscle is a choice you make at every meal. This difference guides this GLP-1 diet plan, and this plan applies whether you take semaglutide (Ozempic, Wegovy), tirzepatide (Zepbound, Mounjaro), or another GLP-1 medication.
Your daily targets: how much protein you need
During weight loss, protein intake of 1.2 to 2.0 grams per kilogram of body weight per day is associated with preserving lean muscle, with the higher end favored during a larger calorie deficit (Jäger et al., Journal of the International Society of Sports Nutrition, 2017). For most adults, that lands between 100 and 140 grams a day, with 100 grams as the practical floor, not the ceiling. Spreading it across the day helps too: 25 to 30 grams at each of three or four eating occasions supports 24-hour muscle protein synthesis better than the same total eaten unevenly (Mamerow et al., Journal of Nutrition, 2014).
Your exact number depends on your body weight:
| Your body weight | Daily protein (1.2–2.0 g/kg) | Across 3 to 4 occasions |
|---|---|---|
| 150 lb (68 kg) | 82–136 g | ~25–35 g each |
| 180 lb (82 kg) | 98–163 g | ~30–45 g each |
| 200 lb (91 kg) | 109–181 g | ~35–50 g each |
| 250 lb (113 kg) | 136–227 g | ~45–60 g each |
Source: protein range of 1.2 to 2.0 g/kg per Jäger et al., 2017. Find your exact number with the calculator in our GLP-1 nutrition guide.
Hitting the lower end of the ideal protein range is fine while your body adjusts to the medication in the beginning. But aim to hit the higher end as your appetite allows. If you weigh over 185 pounds, 100 grams may already be undershooting the 1.2 g/kg minimum, so use the table above to set your own floor.
People with kidney disease should consult their physician before increasing protein intake.
How to hit protein when your appetite is low
Hitting your daily protein target is a real problem as your appetite shrinks. When you can only finish a few bites, those bites should be the most protein-dense food on the table, meaning the most protein per calorie, so a small volume still moves you toward your target.
Refer to this protein-dense food guide and start from the top when appetite is low:
| Food | Protein per 100 calories |
|---|---|
| Shrimp | ~24 g |
| White fish (cod, tilapia) | ~22 g |
| Egg whites | ~21 g |
| Chicken or turkey breast | ~19 g |
| Nonfat Greek yogurt | ~18 g |
| Salmon (wild-caught) | ~17 g |
| Low-fat cottage cheese | ~16 g |
| 95% lean ground beef | ~15 g |
| Firm tofu | ~12 g |
| Lentils (cooked) | ~8 g |
| Almonds | ~4 g |

A handful of habits make the target realistic on low-energy days.
- Eat the protein first, before anything else on the plate.
- Front-load protein at breakfast rather than cramming it in at night.
- Keep ready-to-eat protein on hand, and use a shake or a blended protein-rich soup when solids feel like too much.
- Keep a rough tally of your daily total, since it is easy to overestimate how much you actually ate.
A smaller appetite does not mean aiming for as few calories as possible, because chronically under-eating makes fatigue, hair thinning, and muscle loss worse. For the full playbook, see How to Eat 100g of Protein a Day on a GLP-1.
A smaller appetite squeezes micronutrients too, not just protein. Eating less overall can mean less iron, B12, calcium, magnesium, and potassium, and the shortfalls tend to get blamed on the medication: fatigue, hair thinning, and slow recovery. The fix is the same principle as protein but applied wider: make every bite nutrient-dense and build your meals around leafy greens, colorful vegetables, fruit, legumes, nuts, and seeds. A daily multivitamin is a sensible safety net, but it is not a substitute for nutrient-dense food.
Foods to build around and foods to limit
The best GLP-1 foods are protein-dense, nutrient-rich, and easy on a slower stomach, that means lean proteins first, then vegetables, fruit, legumes, and finally, gentle starches. Limit foods that sit heavy on the stomach. Nothing is strictly off-limits, but this is where each food earns its spot on your plate.
Here's a quick guide on foods to prioritize and minimize.
| Build around these | Limit these |
|---|---|
| Lean protein: shrimp, white fish (cod, tilapia), egg whites, chicken or turkey breast | Fried and greasy foods (the most reliable nausea trigger) |
| Nonfat Greek yogurt, cottage cheese, 95% lean ground beef, salmon, tofu, lentils | Very sugary foods and drinks |
| Vegetables, leafy greens, fruit, and legumes for micronutrients and fiber | Large portions |
| Nuts and seeds in small amounts | Alcohol and carbonated drinks |
| Gentle foods for nausea days: broth-based soups, rice, potatoes, oats | Ultra-processed convenience food that is low in protein and fiber for its calories |
The foods above are your building blocks. Here's what a week looks like when you put them together.
The 7-day GLP-1 diet plan
Each day in this GLP-1 diet plan anchors protein at breakfast, lunch, and dinner with a protein-rich snack to fill the gap, and builds the rest of the plate around vegetables, fruit, legumes, and a gentle starch.
You can scale portions depending on your target: a larger or more active person eats toward the top of the protein range, so add an ounce or two of protein at each meal or a second snack. Eat the protein first, and do not force volume you cannot finish.
| Day | Breakfast | Lunch | Snack | Dinner |
|---|---|---|---|---|
| Mon | Nonfat Greek yogurt with berries and 2 eggs | Pastured Chicken Green Goddess Bowl | 1/2 cup cottage cheese | Seared Salmon with Paleo Teriyaki Sauce |
| Tue | Egg-white scramble with smoked salmon | Lemongrass & Turmeric Wild Flounder | Nonfat Greek yogurt parfait | Sesame-Cashew Prawn Noodle Stir-Fry |
| Wed | Cottage cheese, berries, chia | Warm Mediterranean Lentil Salad with Spinach-Feta Turkey Sausage | Protein shake | Grass-Fed Herb Crusted Flank Steak with Chimichurri |
| Thu | Nonfat Greek yogurt and 2 eggs | Herbed Chicken Shawarma Bowl | Skyr with cacao nibs | Blackened Wild Mahi-Mahi |
| Fri | Ginger & Scallion Bone Broth Congee | French Onion Petite Tender Steak Salad | Half cup cottage cheese | Slow-Braised Peruvian Chicken Stew |
| Sat | Roasted Sweet Potato & Kale Breakfast Skillet | Grilled Summer Nectarine Salad w/ Pan-Seared Sea Bass | Overnight oats with almond butter | Grass-Fed Beef Meatloaf with Brown "Butter" Mash |
| Sun | Super Greens Shakshuka | Pineapple Jerk Chicken over Cilantro Lime Rainbow Kale Salad | 1 oz mixed nuts | Goan Wild Cod Curry + Butterfly Pea Coconut Rice |
Prefer to see it as a single day first? A realistic day at about 125 grams looks like Greek yogurt with berries plus two eggs at breakfast (about 32 g), grilled chicken or white fish with vegetables at lunch (about 40 g), a cottage cheese or protein shake snack (about 18 g), and shrimp or salmon with vegetables and a small starch at dinner (about 35 g). To move toward 150 grams, add an ounce of protein at lunch and dinner and a slightly larger snack.
That said, some days even a well-portioned meal won't sit right, and that's the medication doing its job, not a sign the plan isn't working.

GLP-1 medications slow gastric emptying, which means rich, greasy, and heavy foods are more likely to trigger nausea. Strong cooking smells can do the same on their own. Two things help. First, lean toward gentle, easy-to-digest foods: broth-based soups, plain starches (rice, potatoes, oats), cooked or soft vegetables, and lean protein. A warm, simple soup is one of the most tolerated meals there is. Second, precooked meals that only need a few minutes to heat give off far less aroma than cooking from scratch, so less time over the stove and less smell filling the kitchen. Either way, eat slowly and stop at the first sign of fullness rather than pushing through a full portion. See Best Foods for Nausea on Ozempic & Zepbound for more.
How Methodology's Sustain GLP-1 program does this for you
The targets in this guide are simple. Hitting them every day is not. Planning meals, tracking protein across breakfast, lunch, and dinner, adjusting portions when your appetite shifts from one day to the next: that is where most people fall off.
Methodology's Sustain GLP-1 program is built around these numbers on purpose: 35 to 50 grams of protein per meal, 100 to 140 grams per day, at 300 to 475 calories per meal. Every meal is made with no refined sugar, emulsifiers, or seed oils. The vast majority of the menu is dairy-free, including all lunch and dinner meals, and any meal containing dairy can be filtered out through the personalization quiz. The goal isn't to chase protein by skipping calories. It's to get both right. The meals here are built to do that without you having to count anything.
Methodology is the only US meal delivery service whose meals were the clinical intervention in a peer-reviewed randomized crossover trial published in the American Journal of Clinical Nutrition (Gardner et al., 2022). Individual results will vary, but the research is worth noting: in a separate study, dietary adherence was about 34% higher when meals were delivered than when participants prepared the same food themselves (Landry et al., Nutrients, 2021). Consistency is what drives results on a GLP-1, and removing the daily planning is one way to protect it.
Every meal, already portioned to plan.
Methodology's Sustain GLP-1 program delivers meals engineered to the targets in this plan: 35 to 50 g protein per meal or 100 to 140 g per day. Made with no refined sugar, emulsifiers, or seed oils, with the vast majority of the menu dairy-free.

What is a GLP-1 diet plan?
A GLP-1 diet plan is a protein-first way of eating built for the smaller appetite that the medication creates. You aim for a daily protein target (1.2 to 2.0 g per kg of body weight, roughly 100 to 140 grams for many adults), eat protein first, build the rest of the plate around vegetables, fruit, legumes, and gentle starches for micronutrients, and limit fried, very sugary, and heavily processed foods. The goal is to protect muscle and get enough nutrition while you eat less.
How much protein should you eat on a GLP-1 diet?
Aim for 1.2 to 2.0 grams of protein per kilogram of body weight a day (Jäger et al., 2017), which is about 100 to 140 grams for many adults and more if you weigh more. Treat 100 grams as a practical floor, and spread it across three or four eating occasions of 25 to 30 grams each. Find your exact target →
What foods should you eat and avoid on a GLP-1 diet?
Build your meals around lean protein (shrimp, white fish, egg whites, chicken or turkey breast, nonfat Greek yogurt, cottage cheese, salmon, tofu, lentils) plus plenty of vegetables, fruit, and legumes. Limit fried and greasy foods (the most reliable nausea trigger), very sugary foods and drinks, large portions, alcohol, carbonated drinks, and ultra-processed convenience food that is low in protein and fiber for its calories. Nothing is strictly off-limits.
Is there a GLP-1 diet plan PDF?
Yes, you can download our free GLP-1 Diet Plan PDF. It includes your daily protein target, a printable 7-day meal grid (breakfast, lunch, dinner, and snack), a foods-to-build-around and foods-to-limit page, and a simple grocery list.
How do I get enough protein when I am not hungry?
Eat protein first, choose the most protein-dense foods (shrimp, white fish, egg whites, poultry, and nonfat dairy), keep ready-to-eat protein on hand, and use a shake or blended soup when solids are hard. Front-load protein at breakfast rather than cramming it in at night, and keep a rough daily tally.
Do Ozempic, Wegovy, and Zepbound need different diet plans?
Not meaningfully because the strategy is the same across all GLP-1 medication: protein first, enough total protein for your body weight, protein-dense choices when appetite is low, lower fat to limit nausea, and steady fiber and fluid. Because tirzepatide (Zepbound, Mounjaro) tends to suppress appetite more strongly, the protein-density approach matters even more on those.
